That’s All?

My legs are a little more tired than I expected from the snatches. Got to the gym early and did Crossover Symmetry Activation.

Warm-up

2 Sets

  • 5 StrongFit Tricep Openers (10#)
  • 5 Scap Wall Slides
  • 5 Strict Ring Dips
  • 5 Wall Squats

Gymnastics

3 Cycles

  • 1:00 AMRAP – T2B
  • 2:00 Rest

Did 10-10-6-4 for 30 reps in the first cycle and could feel it was going to get really tough. Only managed 22 and 20 reps in the other two rounds.

Strength

Every 2:30 – 5 Sets

  • 10 Good Mornings (95#)
  • 3 Wall Walks

Ended up being about 1:1 work/rest. Everyone else was doing Pendlay Rows, but I just did them yesterday.

Conditioning

  • 4 Sets
    • 20s Row Sprint
    • 2:40 Rest
  • 5:00 Rest (additional to the last 2:40)
  • 4 Sets
    • 20s Row Sprint
    • 2:40 Rest

Looks easy on paper. It’s not. My meters were 130-130-128-127 and then 129-128-127-126. Should have tried a higher damper setting with the short sprints. I think this came from some OPEX templates.

Going out golfing with Dad and will hit some ROMWOD tonight.

Midline Metcon

I have full range of motion back in my left leg/hip! Chest is sore, probably from the bench pressing I did Saturday and maybe even a little from the push-up holds yesterday. Lats and upper back or sore from the bar work and ring rows yesterday. Hadn’t really been on the pull-up bar in 2 weeks. Out in the garage at noon to do the workout from the gym.

Warm-up

  • Crossover Symmetry Activation
  • 2 Sets
    • 5 Scap Wall Slides
    • 10 Narrow Grip OHS (45#)
    • Hip Impingement Corrective Exercises
      • 10/10 Sidelying clam (small red band)
      • 10/10 Sidelying hip abduction
      • 10/10 Donkey kick
      • 10 Bridge
  • 5×45# Shoulder Press
  • 3/3 Reverse OH Weighted Lunges (45#)
  • 5×75# Shoulder Press
  • 3/3 Reverse OH Weighted Lunges (75#)

I’ve been wanting to try reverse lunges. They are better for your knees.

Strength

E3M – 5 Sets

  • 8 Shoulder Press (95#)
  • 6/6 Reverse OH Weighted Lunges (95#)

Ended up being about 50s of time holding that bar! Reverse stepping into lunges is a little weird to get used to.

Next part was some strict pull-ups, but I’m still going to stay away from those for a while with my shoulder. Don’t want to push it too much too early. Being able to do ring rows and Kroc rows again is enough for now.

Conditioning

10-20-30-20-10

  • AbMat Sit-ups
  • Russian Twists (25# plate)

Little something new for CFi by using an ab circuit for conditioning. Typically this is something we would do after another metcon and without the clock. I wore a 40# weight vest to step it up a notch and it was fucking brutal! Managed to get all of the twists unbroken. Sit-ups too, but they got pretty slow with that extra 40 pounds.

10 Rounds

  • 30s Ski Erg (hard – 90%-ish?)
  • 30s Ski Erg (easy)

Wanted to do something more since I didn’t get the pull-up work. Might as well make more use of the Skier when I’m at home. Nothing crazy but got the heart rate up a little after I recovered from the midline circuit. Was getting down into the low 1:50/500m pace range and then around a 2:30 pace on the easy parts. Totaled 2,354 meters. Finished up with Crossover Symmetry Plyo.

Groin Pinch

I’m 95% certain I’ve never been this sore. There is a pinch up in my left groin that is making it difficult to even lift that leg off the ground. Getting out of a chair, going up stairs, and putting on pants are all a real chore! </crying>

Having a hard time sleeping so I was out in the garage by 8am for recovery work.

Conditioning

  • 30:00 Air Dyne (AD2)

Was pretty slow moving when I got started. I’m not used to doing something fresh out of bed that early. Been a lazy start to 2016 without haven’t been to a 9am class yet I don’t think. Warmed up after about 5 minutes and picked up the pace. Went 9.41 miles.

Accessory

2 Sets

  • 5 StrongFit Tricep Openers (8#)
  • 5 Scapular Wall Slides (YouTube video)

Update: After doing some reading and realizing this is no normal soreness in that hip/groin area, I think it might be a type of hip impingement. Just what I needed! The rest are my legs are still really sore too, but this spot is definitely different than anything I’ve felt before and it’s affecting common movements way too much for muscle soreness.

Double CrossFit Day

I’m sore in a lot of places from Monday and Tuesday WODs. I must be crazy, because I’m going to CrossFit twice today. It is a leap day, so might as well make the most of the extra day. Right? I could have skipped the morning class to rest up for the open workout, but I didn’t want to miss out on back squats since it’s been a couple of weeks since the last time we did them.

Warm-up

2 rounds

  • 45 Lateral Broadwalk steps with small band around ankles (each direction)
  • 15 Lateral Hip Extensions
  • 15s Lateral Hip Extension Holds
  • 15 Supermans

Those broadwalks really work the hip area. Surprises me every time we do them.

Strength

4 Sets

  • 6-8 Back Squats, 3-0-X-1 tempo
  • 90s Rest
  • 5 Scapular Wall Slide, 3-0-3-0 tempo
  • 90s Rest

For the back squats I did 115#, 135#, 165# and 185#. In the last set I could only get 4 reps. Taking 3 seconds to lower in the squat really wears you out.

WOD

12m AMRAP

  • 20 Walking Lunges
  • 10 Push-ups
  • 30 DUs

Fuck DUs! Who came up with this method of jumping rope? I still suck at them. I’m going to have to start practicing them every morning before class or something because doing them once or twice a week isn’t getting me any better. I spent at least 2-3 minutes of each round trying to get my DUs. Ideally it should take 30 seconds or so. While everyone else was getting 5, 6, 7 rounds in, I completed 3 plus 20 lunges, 10 push-ups, and 3 DUs. Terrible!

Check out the nice picture of my right elbow and arm. I’m literally whipping myself with the rope. I have similar whip marks on the top of both hands. I will master DUs before I head back to Michigan in April. New goal!

I’ll be back in the box later tonight to do Open workout 12.2. It was pretty rough last week doing 12.1 as the warm-up before class and since the owner/trainer Gayle (she’s tied for 55th woman in the world after 12.1!!) was looking for people to do it tonight with her, I figured I’ll try a new plan of attack. This also gives me zero time to think about the workout after it’s announced, which I think will be good. Get to the box, find out what the workout is, and get ‘er done!
