Row, Row, Row on the Rings

After doing 210 KBS yesterday in the WOD, I can feel it in my posterior chain like I haven’t in quite some time. My back still has issues. I made it out to walk 18 holes of golf this morning.

Warm-up

I started off with 45# DBs, moved to 40# during the 3rd set and even had to go down to 35# to finish out. Not sure why I was so weak with these.

The GHD at the gym is whack! Doesn’t even adjust, but we make due I guess. 20 in a row was tough.

WOD

  • Thrusters (30# DBs)
  • Ring Rows

I’ve decided it’s time to start scaling weights more so I can increase power output. Again Faster has a great article you should read. I’m just not strong enough to do many WODs Rx that involve heavy weights, so why try, when it means I have to go slower and can’t keep up the intensity. I almost went with the 35# DBs, but switched to 30s at the last-minute. Ring rows were the real struggle of this though. I finished in 6:02.

Finisher

Work on HSPU.

I did 3 sets with a minute or two of rest in between. My arms and shoulders were already fried at this point. I managed to get 5, 6, and 4 reps. Terrible!

Upper Body Blast

I had a golf lesson this morning and couldn’t make it to the 9am class, so I attended the 7:15pm. It was the first time I attended one of the night classes so I wasn’t sure how my energy would be.

Warm-up

  • 400m Run
  • 20 reps each of 5 Direction Pitcher Stretch for shoulders (I forgot what it was called on the board)
  • 20 Swimming Superman
  • 25 GHD
  • 10 PVC Pass Over

The pitcher stretch warm-up was a new one. We hold a 2.5# plate in each hand and by the end my shoulders were burning up.

Strength

  • 3-5 Weighted Chin-ups, 2-1-1-0 tempo
  • 90s Rest

Started off with a warm-up set of 6 with just the bar to get loose. Working sets were 105#, 125#, 135#, and 145# for 5 reps each set. New PR there. It can’t be normal to keep setting a new PR in something every workout, so I’ll keep mentioning them while I can. For the weighted chin-ups I hooked an 18# KB of my foot. On the first 2 sets I got 5 reps, then 4 and 3.

WOD

  • 10-9-8…1 Pull-ups
  • 1-2-3…10 Dips

Ugh, not exactly a WOD for me to “dominate” at being average. All I did was try to survive the pull-ups without ripping my hands to pieces. I was successful by breaking each round up into small sets on 2-3 and then even 1 pull-up at a time. I did the dips on rack dip bars and was able to go unbroken up until the set of 7 I believe when I had to start breaking them up. As I got into the round of 10 it was 1 dip at a time and then rest for a few seconds before hopping back on. I did figure out how to kip which really helped me get through the workout. I think I was the last guy in class to finish, which isn’t a surprise on these movements. My time was 14:49.

After a heavy back squat day, a heavy deadlift day, and now this upper body blast I’m looking forward to a rest day tomorrow!

Bact At It

I did not want to get out of bed this morning. After some short nights of sleep in Las Vegas, it felt great to be back to my apartment and getting a full night of sleep. It was great to have a few complete rest days from working out, but now I have to hit it hard to work off the brunch buffet I dominated 3 days in a row.

For the split squats I held 25# DBs and used a 10# DB for the Trap Raises. This little strength session was harder than it looks, especially after 3 days of unhealthy eating and little sleep. I think I was also dehydrated from the weekend because I was peeing yellow this morning and started to get a headache (different from the headaches I’ve been getting with DUs) towards the end of this.

My quads had just recovered from the 150 wall balls, so of course today’s WOD would involve thrusters! I used 35# DBs, which was a challenge. I finished in 8:52. I was definitely not feeling like myself today, especially during the runs. Tomorrow is another day.

Triple 8 Minute AMRAPs

Final results are in for workout 12.2 of the 2012 CrossFit Games Open. For the snatch workout I finished 1,703rd out of 2,125 in the South West region and 23,604th out of 31,287 in the world. That puts me in 1,624th place in the region and 23,040th in the world after 2 workouts. I dropped in both rankings, but heavy weights are not my thing compared to most of these guys. I’ve only been doing workouts with barbells for 2 months of my 4 month CrossFit journey!

The deadlifts hit me a bit harder today. Pretty sore in my legs and lower back. I can feel all of the pull-up work we did yesterday in my shoulders and upper back too. Or maybe I’m just getting old!

When I saw today’s workout I had mixed feelings. No strength work, but three metcons. Interesting to say the least. From the pull-ups and T2B I knew today had the potential to wreak havok on my hands, and it did.

WOD #1

8m AMRAP

  • 250m Row
  • 5 HSPUs
  • 10 Thrusters

I flew through the first row, knocked out the HSPUs using 1 AbMat, and did the thrusters unbroken at 95#. Second row went well too, but then I hit the HSPUs and got stuck. The first two were ok, but I had a lot of trouble with the next three. Tried kipping them out with some success, but I took me a long time and I fell off the pace. All that work wore me out for the thrusters and I had to break them up into small sets. I managed to get out the final row just before the time ran out. So I completed 2 rounds plus 250m of rowing.

WOD #2

8m AMRAP

  • 40 DUs
  • 20 HR Push-ups
  • 10 Pull-ups

DUs, I own you! I started off with a streak of 20+ and thought, “This is easy.” Haha! I fell off the pace a bit, but this was the first WOD where I didn’t suffer too much from DUs. I kept my head and tried to relax, which really helped with my rhythm. The second round of HR Push-ups were tough. In the second round I set a new PR by getting all 10 pull-ups in a row by kipping. I have a nice wound to show for it as you can see in the picture. I only tore up my left hand this time and it’s under a different finger than the first time I tore up my hands. Funny thing is, that was exactly one month ago. I sure hope the Open workout doesn’t require anything on the bar because I don’t know what I’ll do. I finished 2 rounds plus 14 DUs for this WOD.

WOD #3

8m AMRAP

  • 20 Box Jumps
  • 15 T2B
  • 10 Ring Dips

I used a 24in box for the jumps and substituted GHDs for the T2B since my hand was already tore up. I didn’t substitute anything for any of the ring dips today. I finished 2 rounds plus 20 box jumps, 15 GHD, and 2 ring dips.

Once everything was all said and done, that was a pretty cool program for today. I really love how they switch things up at the box. I’m going to miss the programming when I head back to Michigan, but I’m excited that the box back home is making a lot of changes and going to become a CrossFit affiliate this summer. Damn, I love this shit!

Fully Rested

I didn’t do any workouts Friday, Saturday, or Sunday. I did walk 18 holes of golf yesterday, but other than that, I rested. My body needed it.

Workout 12.1 of the 2012 Open is in the books. I’m just shy of the middle of the pack in the region and in the world. My goal is to finish the Open ahead of 10%, so I’m well on my way. I wonder what workout 12.2 will be. I hope they don’t bring DUs in yet. I could use some more practice time.

Warm-up

Looks easy right? Not so much! The focus was on tempo and stamina for this strength session. I used a 44# KB for goblet squats, but probably should have used a 53#. In each set I achieved the high rep count except for push-ups. In sets 3, 4, and 5 I was only able to get 16 push-ups. I could have squeezed out some more, but not by keeping the correct tempo. Ring rows were really tough with the 2 second lowering phase.

This was a great quick cardio killer to finish the class. I did the rows in 1:10 and 1:11. I had the damper setting on 5 for the first one, which is what I usually use, but tried 7 for the 2nd, and was able to get just about the same time, when most people lost at least a 4-5 seconds. Might be something to try more often.

The Early Leader

Feeling pretty good this morning even though I didn’t get quite as much sleep as I would like last night. The right ass continues to have that tweak and the soreness is spreading a bit. I hope it’s from the tennis ball work I’ve been doing on it.

I used a 53# KB for the SDLHP. It’s been at least a couple of weeks since we did any planks, so I was a little shaky.

  • 20-30 Hollow Rocks
  • 90s Rest

For shoulder press I did 95# for 6 reps, 105# for 6 reps, 115# for 5 reps, and set a new PR with 125# for 2 reps. After the first set, Emily let me know my elbows should be out in front of the bar at the bottom, which would help me to push straight up instead of out in an arc. After concentrating on that in the 2nd set, the weight was easier than the first set. This was the first time I’ve done hollow rocks and let me tell you, they really do some work! I struggled to get to 20 each set and there was no way I was getting to 30.

This is my kind of WOD! I used 30# DBs and finished with a time of 7:41 to get the early lead on the board. I’m sure someone will crush it in the night classes, but I’ll enjoy it for now.

It’s been a great week with some awesome stuff happening at work and in the gym. I also ordered a new set of golf irons last night, which is always fun. So I’m going to go hog wild to celebrate and order a pizza as soon as they open in 10 minutes. Nom nom nom!

Back Squat and Pull-up PRs

I had a great night of sleep after not getting enough on Friday or Saturday night. My shoulders were a little tired from the Olympic lifting and I still have that tweak in my right butt. My hands are healing quite well.

Warm-up

A longer warm-up, but today’s workout wasn’t anything intense, because it was a test day, so it was nice to get some extra work. I used 53# for the KBS.

Strength
Back Squat, 1RM Test, 3-0-X-0 tempo
Take a 2 minute rest after each set, do max strict pull-ups, and then take another 2 minute rest before starting the next set.

  • Set 1: 50% of possible 1RM x 5 reps
  • Set 2: 75% of possible 1RM x 3 reps
  • Set 3: 85% of possible 1RM x 1 rep
  • Set 4: 90-95% of possible 1RM x 1 rep
  • Set 5: Test 1RM
  • Set 6 (optional) – Exceed Set 5 weight

To finish off the workout, take 85% of the 1RM back squat and do max reps in one set with the 3-0-X-0 tempo.

The most I had attempted on the back squat was 185# a couple of weeks ago when I did it 4 times for a few sets. Since we had just tested the frost squat last week and my 1RM was 215# I set a goal of 230# because I really had no idea. For the first 4 sets used weights of 115#, 175#, 195#, and 210#. Already 2 new PRs there! I put 210 on the bar for the 5th set and got it up, but I didn’t get low enough in the squat so it didn’t count. After doing the pull-ups and getting in another rest I made another attempt and got 220# up. For the finisher set I used 185# and was able to knock out 6 reps.

For the pull-ups, I got 6 in the first set, which is a new PR for me. I’m pretty excited about that since I just got to 5 on February 2nd. I’m well on my way to 15 by the end of the year. In the other sets I got 5, 5, 4, and 4 pull-ups. I was really trying to grip the bar only with my fingers so I didn’t get any rubbing where I tore them up last week.
