Hot in the Basement

My back was a little tight this morning, but much better than the previous two days and it didn’t bother me much in bed. Another 100% day on my WHOOP sleep score. Went to the 4pm class.

Warm-up

  • 2:00 Row (40 cals)
  • 3 Rounds
    • 5 HR Push-ups
    • 10/10 Arm Circles
    • 10 Air Squats
    • 10/10 Leg Swings

Conditioning

  • 10:00 Time Cap – 15-15-12-12-9-9
    • cal Row
    • DB Thrusters (20# DBs)
  • 3:00 Rest
  • 10:00 Time Cap – 10-20-30-40-50
    • H2H KBS (53#)
    • Air Squats
  • 3:00 Rest
  • 5 Rounds
    • 1:00 Turkish Get-ups (26#)
    • 1:00 Flutter Kicks

I scaled down the dumbbells from 35# and it was a good choice with my back. Allowed me to stay unbroken and finish in 7:58. I tried to row around 1,200 cal/hr the entire way.

In the second workout I scaled down from American swings and went unbroken. Took me 9:28.

In the third I moved quick on my get-ups. I’m pretty sure I did another get-up in some of my rounds. I always screw up my counting with the TGU by not remembering if I should count at the top or bottom of the rep, when I should clearly wait until I complete the entire rep to count it. I did all sets of 30 for the flutter kicks with short rests and did not do them in the hollow hold position. I logged 8-8-8-8-10 and 90-90-90-90-120 for my scores.

It’s actually kind of nice being limited in the basement while my back recovers, where we don’t have any barbells. It’s hot as hell down there though.

Back at the Whip

Holy shit, by 7pm last night my back was twitching all over the place (and still is doing it some this morning) from concentrating on better movement with the Kroc rows! I got another 9+ hours of sleep last night, but this cold is still lingering. I’m limping a little on both calves instead of only the right one. My back is a bit aggravated. I got to the scale for the first time in weeks and as expected my weight is up. Was just over 206 pounds, so it’s time to cut.

Today CrossFit Whip reopened in the basement, which will be where the less skill focused “Sweat” classes will be held. The CrossFit area upstairs isn’t ready yet. I went to the 4pm class.

Warm-up

3 Rounds

  • 5 Hand Release Push-ups
  • 10/10 Arm Circles
  • 10 Air Squats
  • 10/10 Leg Swings

Conditioning

35:00 AMRAP

  • 50 Push-ups
  • 50 Dumbbell Thrusters (20# DBs)
  • 50 cal Row
  • 50 Overhead Walking Lunges (20# DBs)
  • 50 Step-ups (24″)
  • 50 H2H KBS (53#)
  • 50 Burpees
  • 50 H2H KBS
  • 50 Step-ups
  • 50 Overhead Walking Lunges
  • 50 cal Row
  • 50 Dumbbell Thrusters
  • 50 Push-ups

I did 5×10 push-ups, 5×10 thrusters, and averaged around 1,200 cal/hr on the rower the first time. It was 12 steps for me to get across the floor, which was a good place to rest and then I took two extra steps on my fourth length. Alternated lead legs every five step-ups, did the swings unbroken and kept slowly moving through the burpees. My second row was more like 1,000 cal/hr or lower. I think I started with 10 thrusters, and then did some fives with holding the dumbbells at my sides for a quick rest, then held on for 15 final reps. I ended up getting through 45 thrusters, so only had five left and the 50 push-ups. I subbed step-ups instead of box jumps because of my calves and hand-to-hand swings instead of American swings because of my back.

I can’t remember the last time a chipper like this was programmed. I bet this didn’t come from the Chalk Online – CrossFit program, which is what we usually follow. Looks like one of Ryan Fischer’s Chalk Online – Sweat! workouts.

Midline & Gymnastics

3 Sets

Stayed after for some extra work.

Easier Round Two

Still pretty sore from early in the week. Went to the 4pm class.

Warm-up

  • 2:00 Echo Bike (22 cals)
  • 2 Rounds
    • 10 Air Squats
    • 10 H2H KBS (44#)
    • 5 DB Shoulder Press (35-40#)

Conditioning

2 Rounds

  • 2:00 Plank (on hands)
  • 1:00 Rest
  • 2:00 AMRAP – DB Thrusters (50#)
  • 1:00 Rest
  • 2:00 AMRAP – Double Unders
  • 1:00 Rest
  • 2:00 AMRAP – Devil Presses (50#)
  • 1:00 Rest
  • 2:00 AMRAP – cal Echo Bike
  • 1:00 Rest
  • 2:00 AMRAP – cal Row
  • 3:00 Rest

I easily did the plank unbroken both rounds. Then 5-5-5-7 (22) for both rounds of thrusters and the second time through them was actually easier being warmed up. The first time through dubs I did sets of 30 reps at a time, getting 150 and the second time I just went until I missed, getting 172. The devil presses were at a controlled pace with an extra breath at the bottom of the burpee, getting 12 both rounds. I did 32-28 on the bike and 45-48 on the rower.

2019-11-21-wod

It’s kind of nice only doing one session right now. I need to start the back isolation stability stuff soon.

20.2

Another complete rest day yesterday and my legs were still pretty tight. At the 4pm class for the workout.

Warm-up

  • 2:00 Echo Bike
  • Bottom Squat Hold
  • Dead Hang
  • Various DB Thrusters
  • 2:00 Echo Bike
  • Various DB Thrusters
  • 1:00 Echo Bike

CrossFit Games Open Workout 20.2

20:00 AMRAP

  • 4 DB Thrusters (50# DBs)
  • 6 Toes to Bars
  • 24 Double Unders

It’s a big surprise to see thrusters in week 2, but I’m so glad for the small sets if we have to use dumbbells. I feel like picking a good starting pace is important this week as well, so was hoping to do better than 20.1. Last night, 16 rounds seemed like a good goal, which would require a pace of 1:15 per round. Today, after seeing the leaderboards I decided to shoot for 18 rounds.

I did my early rounds and rested until 1:06 had passed for that round. I was feeling pretty good and doing 3-3 for all of my T2B. Then I missed some dubs, lost my rest, missed more dubs, was resting all over the place, and really fell off pace over the second half of the workout. Ended up with 15 + 32. Like week 1, it felt like the weight was affecting me more than it should have, making my T2B and double unders more tiring. I think I only did 3-4 rounds of dubs unbroken, which is not good for only 24 reps. It’s a good thing I broke the T2B too because the second set of three in my last two rounds turned into one of those where I had to reset and stopped my feet at the bottom.

My back was getting tight throughout the workout and I can really feel it afterwards. Definitely not doing it again. Less happy about my effort in this one because I started resting all over the place.

Week of Green

Today is my 6th green WHOOP recovery day in a row! Went to the hotel gym at almost 6pm.

2019-09-14-whoop-recoveries

Gymnastics / Strength

  • 2 Sets
    • 5 Strict Pull-ups
    • 10 DB Thrusters (35#)
  • 2 Sets
    • 7 Strict Pull-ups
    • 7 DB Thrusters (40#)
  • 2 Sets
    • 10 Strict Pull-ups
    • 5 DB Thrusters (50#)

The climbing sets of pull-ups were a change-up and good challenge. Rested after each couplet because I was just going for quality and a little volume.

Year of the Engine – Rocket Race

24 Rounds

  • 30s Stationary Bike
  • 30s Rest

IMG_3402

Used level 18 on the bike and went 6.63 miles. My legs were shaking on the bike during the rest periods and it was a wobbly walk back to my room. When I got there I was feeling wrecked and a little sick, so I took a cold shower before heading to dinner.

Will I wake up in the green tomorrow?

Feeling Squats

Last night I noticed my hamstrings and ankles starting to get tight from the squats, but my back has felt great. Not feeling any worse today.

Warm-up

  • 1:00 Row
  • 5x
    • Inchworm
    • 2 Push-ups
  • 1:00 Row
  • 10/10 Single Arm DB Shoulder Press (30#)
  • 1:00 Row
  • 40 Double Unders

Strength

Shoulder Press

  • 10×45#
  • 5×75
  • 5×95
  • 2×115
  • 2×135
  • 2×145
  • 2×150
  • 2×155

Was hoping to get 150-155 after doing a 165 single a couple of weeks ago. Barely made the 155 and it was starting to look ugly. Nowhere near what I used to press!

Conditioning

5 Rounds

  • 250m Row
  • 40 DU
  • 5 DB Thrusters (50#)

Missed 4 or 5 double unders through the workout. The thruster reps were low enough to keep moving. Finished in 9:54.

Skill

The cash-out was actually handstand work, so I did some of my practice walking up in to the wall.

Dumbbell Thrusters are the Devil

My neck had been kind of sore after Wednesday’s workout. Today my traps are really sore, probably from all of the pulling with those 50 power cleans. I did get a much better sleep last night. Went to the 4pm class.

Warm-up

Team Rowling to 1,000 meters

I got 100-100-99-100-100. 🙂

Conditioning

10 Rounds

  • 30s Row
  • 30s Rest

I got 166, 161, 160, 160, 159, 156, 155, 155, 155, and 156 meters. The workout summary on the rower added that up to 1,584 for some reason, which is a meter off. Should have been 1,583!

21-15-9-6-3

  • DB Thrusters (40# DBs)
  • T2B

Wasn’t really recovered for this. I decided last night when I saw the workout that I was not going to attempt with the 50s. I went 12-9, 9-6, 9, 6, and 3 on my thrusters and took too much time looking at the dumbbells. The thrusters definitely affected my hip action on the toes to bars, but I was able to get 6-5-5-5, 5-5-5, 5-4, 3-3, and 3. Finished in 7:14, which I’m not very pleased with. Too much resting.

Accessory & Skill

4 Sets

  • 10/10 Kroc Rows (44#)
  • HS Walking Practice

After the 4 rounds I worked for another 10-15 minutes all walking up to the wall. I’m feeling a lot more comfortable with it and will probably see what I can do on the open floor on Sunday.

Here is a quick video I took of some of the practice. These weren’t my best attempts, but even these are a huge improvement from what I could do before this week.

Ready for a rest day!
