20.1

Yesterday I walked 18 holes. It was a beautiful day and now the weather is shifting tomorrow.

I’m curious how I’ll do this year in the Open. I didn’t do any special “Open prep” work, like the Thruster Attack program or additional gymnastics volume. I’ve been doing the engine builder work, but that’s since February, so not new. My training hasn’t been very consistent for the last couple of months either.

Warm-up

  • Bottom Squat Hold
  • Dead Hang
  • PVC Passes
  • 2:00 Echo Bike
  • Snatches
  • C&J

Maybe could have done a better warm-up. 🤷🏻‍♂️

CrossFit Games Open Workout 20.1

10 Rounds

  • 8 Ground to Overhead (95#)
  • 10 Bar-facing Burpees

Last year for the three rounds of 10 snatches and 12 bar-facing burpees in 19.4 my rounds were 1:20, 1:32, and 1:30. Plus I had a pretty badly tweaked back which slowed me down. Based on the video. I estimated a quick round of this workout would be a little more than a minute with snatches. That was my big question though, to snatch or to clean and jerk?

I think going unbroken on the snatches is a trap for the majority of us. When I did 17.5 I split up my thrusters 5-4, so my plan was to do something similar with 4-4 today, and even 4 snatches + 4 c&j. The break helps to slow you down, which in needed in a workout like this. That rest for your grip is a huge help as well. Mixing up between snatches and c&j saves from taxing any specific muscle groups and breaks up the monotony of 80 reps.

My rounds were 1:11, 1:19, 1:22, 1:26, 1:40, 1:41, 1:51, 1:48, 1:51 and I ended up needing 7 more burpees to finish. So I did 9+11. I clipped the bar once with a foot and had to redo a burpee. I started out with 4 snatches and 4 c&j, which was working great. At some point I decided to give up on the snatches and do 2×4 c&j. If I had to guess it was in round 5, where I fell of 14 seconds. Then at some point I went to singles. Guessing it was when I dropped another 10 seconds in round 7. I think I did 1-3-1-1-2 in the 10th round and then 3 quick burpees.

My first rounds took 5:18 and I don’t think I’d want to go much slower than that or there is no room to slow down the rest of the way. The next four rounds took 7:00, so if I can bring that down to the 6:00-6:30 range I’ll be solid. I mentally gave in for whatever reason. I can keep doing the two movements of four reps, which would be huge for my time. Pretty sure I’m going to give this one another try.

I checked WHOOP and my heart rate got up to 150 quickly and then stayed at 145-160.

Four Sections

I got just over 9 hours of sleep last night! I think my legs are going to get pretty sore from all of the squats yesterday. No time again for a Year of the Engine workout today. Went to the 4pm class.

Warm-up

4 Rounds

  • 10 Jumping Jacks
  • 10 Pass Throughs
  • 8 Air Squats

Power Clean & Push Jerk

  • 3×45#
  • 3×95
  • 3×135

Conditioning

  • 0:00-5:00
    • 1k Row (3:27.8)
  • 5:00-17:00 – Power Clean & Push Jerk
    • 135
    • 165
    • 185
    • 205
    • 225
    • 235
    • 245
  • 17:00-22:00
    • 1 mile Echo Bike (2:21)
  • 22:00-35:00
    • 21-15-9
      • Deadlifts (225#)
      • Handstand Push-Ups
    • AMRAP
      • Strict Handstand Push-ups

I thought about holding a 1:40/500m pace on the row, but didn’t want to completely destroy myself for the next 30 minutes of the workout. Only 16 seconds slower than my PR. I’ll take the push jerk considering my PR is 255! That bike started to burn before the half mile and then it was just holding on. My back was a little lit up from the last two C&J, so I took it night and slow on the deadlifts. I went 6-5-5-5, 5-5-5, and 5-4. On the HSPU I went 6-5-5-5, 5-5-5, and 9. It took me 9:12 to complete, which would be a really slow Diane time. I rested until there were three minutes left when I decided to start doing strict HSPU. I started with a set of 5, then maybe a triple, some doubles, singles, and a double to finish, getting 21 reps.

15

Still not a great night of sleep last night.

IMG_3451

Was at the gym at 10 for open gym.

No B.S. Bench Press

  • 10×45#
  • 10×95
  • 3×135
  • 3×175
  • 3×205
  • 3×225
  • 2x3x245
  • 3×250

The two week break from the program wasn’t ideal, but going from one cycle of the program to the next probably wasn’t either, so I was hoping today would be a good day under the bar. My all-time PR for a triple is 255, though I have done 275 for a double. The second set with 245 felt better, so I went for the 250 on the third set, which was sketchy. Working sets were supposed to be at 245-250, so it was a success.

Gymnastics

After doing 3×10 bar muscle-ups a few weeks ago I was curious how many I could do.

It’s funny how when you set a number in your head, often you end up right on that number. My hips weren’t giving out, but my hands were starting to slide around too much for my comfort and instead of risking a fall on my head I jumped off with 15.

Weightlifting / Conditioning

7 Rounds

  • 1:00 C&J
  • 2:00 Rest

Started with 95# and added 20# every round, so my loading was 95-115-135-155-175-195-215#. We did something like this 2-3 years ago, but I haven’t been able to find it in my logs. I decided to drop every rep and try to pick it up quickly with the light bars. Got 14-12-10-9-7-5-3, wearing my belt the entire time.

Midline

7-5-3 w/ 10 second holds

  • Curl-up
  • Side Plank
  • Bird dogs

Went and picked up pre-made meals from a local place that I’m trying out.

Then went for a run after 5pm.

Year of the Engine – Endurance

38:00 Run

The Garmin watch was reading my heart rate in zones 4-5 the entire run, which I knew wasn’t correct. My WHOOP measured it where I normally am for a run like this. Got rained on for a few minutes, which felt good. Went 3.8 miles, so I’ve kind of found a sweet spot at that 10:00/mile pace.

Light Barbell Work

Feeling good. Went to open gym at 10.

Accessory

3 Sets

  • 15 Reverse Hypers (90#)

No B.S. Bench Press

  • 10×45#
  • 8×95
  • 4×135
  • 4×175
  • 4×205
  • 4×225
  • 4x4x240

Still on the low end of the recommended 240-245 for the working sets. Not sure I could have added the extra five pounds to either of the last two sets even. I have to remind myself 245 is my all-time 5RM (which I matched back in May) and I did 16 reps with 240 in this workout. Things are moving in the right direction.

Conditioning

  • E2M – 5 Rounds
    • 10 Power Snatches (75#)
    • 5 Muscle-ups
  • 4:00 Rest
  • E2M – 5 Rounds
    • 10 C&J (75#)
    • 5 Handstand Push-ups

My original version of this was using 95 and 115, but I switched to 75 and 95 yesterday. I did the first 4 sets of muscle-ups unbroken with a near failure on the last rep of those. Then I finished with 3-1-1. After struggling towards the end of the first couplet, I decided to stay at 75 for the clean and jerks. I also added an extra two minutes of rest because I was not recovering fast enough. As soon as I went for my first strict HSPU I knew it was going to have to change. I did 3-2 and 5×1 strict before switching to unbroken sets of 5 kipping for the other 3 rounds. I probably could have continued with 5×1 strict, but I wanted some rest time!

Damn, that light barbell can really give you a great workout. Too many people think you need to go heavy all the time and keep adding more weight.

Midline

6-4-2 with 10 second holds

  • Curl-up
  • Side Plank
  • Bird Dog

Increased from the 5-3-1 since it had been easy. This was definitely more of a challenge, but the workout may have contributed to that.

Did a bunch of yard work, ran some errands, and then was out in the garage by 8pm

Year of the Engine – Polarized

26:00 Airdyne

** Endurance pace with 7s sprint @ 6, 12, 18, 24

Went 692 calories and 14.93 km.

Core Stability Prehab/Rehab

The doctor thinks I might be suffering from allergies and some bronchitis, so I got an antibiotic, an inhaler (well, I should be able to get this tomorrow), and started taking an allergy pill. I was out in the garage during lunch.

Year of the Engine – Polarized

24:00 Airdyne

** Endurance pace with 7s sprint @ 5, 10, 15, 20

My legs were definitely tired from yesterday and my quads are starting to get sore. I did 665 calories and 14.02 km.

Went to the 4pm class.

Warm-up

  • 300m Row
  • 2 Rounds
    • 10 PVC Pass throughs
    • Front rack stretch (both arms)
    • 8 KB Swings (35#)
    • 5 HR Push-ups
  • C&J
    • 5×45#
    • 5×95

Conditioning

E4M – 5 Rounds

  • 5 Power C&J (135-155-175-195-215#)
  • 400m Run

The percentages were set at 50, 60, 65, 70, and 75. These numbers I picked would be pretty spot on based off of all-time max, so it felt good to hit them in this. I did all singles and wore my belt for the last 3 sets. Each round took 10-15 seconds longer than the previous one, which I thought was pretty good. I think my first round was around 2:10 and the last one was around 2:50.

10-20-30-40-50

  • Russian KB Swings (53#)
  • Push-Ups

It was programmed with Americans, but I did Russian swings and was able to go unbroken on all of them. I’ve done over 350 swings in the last 3 days! I did 10 unbroken push-ups to start and then all sets of 5 through 15 (maybe) of the 50 when I started doing mostly triples. Finished in 9:36.

Midline

5-3-1 of each movement with 10 second holds

  • Curl-up
  • Side Plank
  • Bird Dog

I read a good article about core stability for low back issues this weekend so I am going to start doing their recommendations and see if it makes a difference for me.

Hold On Or Else

My pecs are still sore if I press on them. Legs feel good though. In at 10am for open gym.

Accessory

  • 3×10 Reverse Hypers (160#)

No B.S. Bench Press

  • 8×45#
  • 8×95
  • 4×135
  • 4×175
  • 4×205
  • 4×225
  • 3x4x240

Yeah! Doubles next week and then I’ll start another cycle of the program instead of testing a max.

Conditioning

  • 30 Snatches (75#)
  • 30 Thrusters
  • 30 C&J

** 100m run each time you drop the bar

This was inspired by a workout Brooke Wells did with the Buttery Bros, but I moved the thrusters from the end to the middle and added the running penalty to force large sets.

It went better than expected. I was able to do the snatches unbroken. My runs weren’t anything fast because I was trying to recover before hitting another large set. I did 20 thrusters before breaking. Then 10 thrusters plus 15 C&J because they were getting slow and my shoulders were getting tired. This allowed me to fly through the final 15 thrusters and finish in 8:01, while running three times.

Midline

4 Cycles

  • 6x Tuck-up, V-up, Straddle-up
  • 30s Rest

Got this from Kari Pearce and decided on the 30 second rest on my own since she didn’t say. At the end of the 3rd cycle it get tough and then the second half of the last cycle was a bit of a struggle. The v-ups were the hardest by far because of the increased range of motion. Only took 3:07 to complete, but it was intense.

Year of the Engine – Endurance

36:00 Run

I was hoping it would cool off in the evening, but it definitely didn’t. I headed out at 7:45pm. It was 84° when I got done. Ran 3.63 miles. Spent too much time in zone 4, so maybe I should switch my Garmin to alert me when I go out of zones 2-3 instead of concentrating on averaging under a 10:00/mile pace. The WHOOP heart rate data shows that it just keeps rising over the entire run.

Shoulder Suck

Still not enough sleep last night. I need to get to bed earlier than I have been. We moved open gym up to 10am instead of noon, which was an adjustment to make my pancakes earlier this morning. Nice to be done early though, especially in the summer.

Warm-up

3 Sets

  • 10 Reverse Hypers (140#)
  • 10 PVC Passes

Weightlifting

E90S – 6 Sets

  • 5 C&J

This was basically meant as a way to warm up the body for the carrying. I used 45-75-95-115-125-135# and did every set quick touch-n-go reps. They felt really good!

Conditioning

  • 1 Mile Barbell Carry (135#)
  • 10 Barbell Push-ups (Each time you drop the bar)

Wanted to try something different outside today and luckily the chance of rain went away. Walking and breathing weren’t bad at all, it was the bar on my shoulders that made me stop. I did 3×200, 8×100, and 1×200 segments, so ended up with 11 sets of push-ups. Didn’t run a clock, but I think it took over 30 minutes.

Midline

4 Rounds

  • 10/10 Side V-ups
  • 10/10 Leg Circles
  • 20 Plank Jumps
  • 40 Flutter Kicks

Finished in 10:10.

I wanted to trim all of the bushes around the house, but after doing three of them it started raining. So I fixed up the treadmill and was on the Airdyne by 7pm.

Year of the Engine – Polarized

21:00 Airdyne + Ski Erg

Done at endurance pace with a 7 second sprint at 4:00, 8, 12, and 16 on the clock and then recover right back to the endurance pace.

Always something! The bolts on the left pedal both snapped at 10:30 when I had 295 calories and 6,180 meters. I could tell my legs were fatigued from carrying that barbell earlier today because I was having a hard time holding 72-73 RPM. After the breakage I jumped on the Ski Erg to finish the other 10:30, sprinting at 1:00 and 5:00. Went 2,440 meters.

Now I have another machine to fix. FML!
