All in the Garage

My glutes were a little sore yesterday, but I was expecting much worse. Walked 18 holes on the course. Out in the garage at noon today.

Year of the Engine – Polarized

36:00 Airdyne
** Endurance with 7s sprint @ 8, 16, 24, 32

Went 1,008 cals and 21.21km, which is slightly worse than Tuesday. I attribute it to watching the CrossFit Games today and not paying as much attention to my pace during the first half of the ride.

Conditioning

34-in-box
10 Rounds

  • 5 Strict Fat Bar C2B Pull-ups (singles)
  • 10 Squat Jumps
  • 5/5 Single Arm DB Shoulder Presses (35#)
  • 5/5 Single Leg Lateral Step-ups (34″)

Rested maybe twenty minutes or so and then hit this little number. It took a few rounds to find a rhythm, especially on those high step-ups. Pumping my arms as I pushed up helped a ton. Great little session getting in a lot of accessory work with an elevated heart rate. Finished in 22:06.

Could Have Made All 5 Sets

I started getting a headache around 10pm on Tuesday night and still had it the next morning, until I took an Aleve. Had to be from the 100 handstand push-ups. Yesterday I walked 18 holes on the golf course. My inner thighs and hamstrings started feeling tight last night and are more sore today. Must be from the sumo deadlifts.

Year of the Engine – Endurance

33:00 Airdyne

Went 924 cals and 19.51km.

No B.S. Bench Press

  • 10×45#
  • 6×95
  • 3×135
  • 3×165
  • 3×195
  • 3×215
  • 3×230
  • 4x3x235

For week three the work was 5×3 at 215# +15-20. I wanted to go for the 20# add, but wasn’t sure so I did the first set at 230. Could have made it through 235 for every set.

Accessory

10:00 EMOM (alt)

  • 8 Strict C2B Pull-ups (fat bar)
  • 15 Russian KBS (53#)

These pull-ups were much harder than 7 of the chin-up variation last week. I think it was mostly due to the different hand position, but the swings may have affected my grip some.

Left Calf Issue

Kind of surprised I didn’t feel rougher from Sunday’s barbell carry. Still need to get to bed earlier though. My back seems a little tight from all of the bending over while trimming bushes last night. Shortly after noon I pulled the rower out to the back patio.

Year of the Engine – Interval

5 Rounds

  • 4:00 Row
  • 1:00 Rest

My goal pace was 1:49/500m. Went 1,102 – 1,101 – 1,102 – 1,102 – 1,102 meters.

2019-06-11-row

Went to the 4pm class.

Warm-up

3 Sets

  • 10 Reverse Hypers (140#)

3 Rounds

  • 30s Assault Bike
  • 30s Rest

3 Rounds

  • 5 Strict Pull-ups
  • 10 Hand Release Push-ups
  • 10 PVC Passes

Push Jerks

  • 5×45#
  • 5×95#

Conditioning

  • 5:00 AMRAP
    • 100 Double Unders
    • 20 Burpees
  • 5:00 AMRAP
    • 5 Push Jerks (135#)
    • 10 Pull-ups
  • 2:00 Rest
  • 5:00 AMRAP
    • 100 Double Unders
    • 20 Burpees
  • 5:00 AMRAP
    • 5 Push Jerks (155#)
    • 8 C2B Pull-ups
  • 2:00 Rest
  • 5:00 AMRAP
    • 100 Double Unders
    • 20 Burpees
  • 5:00 AMRAP
    • 5 Push Jerks (185#)
    • 3 Muscle-ups

In the first AMRAP I got through 1+114. In the second AMRAP I did 2×5 for every round of pull-ups, getting 4+13. In the third AMRAP near the end of the second set of dubs, my left calf area started to feel weird. I made it through 1+108. In the fourth AMRAP I wanted to stick to sets of 4 chest to bars. In my second set of push jerks, my left calf gave out, so I modified the rest of the workout. I ended up doing 1 full round, 3 push jerks, and then 6×4 C2B. For the fifth AMRAP I did burpees the entire time, which was horrible. I got 63 reps. Finally to finish out in the sixth AMRAP, I did sets of 3 muscle-ups and got through 6 sets.

The muscle-ups felt good considering it was after 25 minutes of work with both types of pull-ups and I hadn’t done any on the rings since the Open because of my right shoulder. Was never really in danger of missing any, though the dip was getting hard. I wore grips for the pull-ups and C2B and then thought I might rip during the last few sets of muscle-ups because I wasn’t wearing grips. I never wear grips for the rings, but this workout was a different beast. I did 48 pull-ups, 32 chest to bar pull-ups, and 18 muscle-ups. Great gymnastics volume for one workout. Oh yeah and how could I forget 125 burpees!

I really hope I didn’t do anything serious to my leg. If I can walk and swing my plan is to golf the next two days.

I also mowed the lawn and then noticed it was my highest stain day on WHOOP, already at 8pm.

Gymnasty Thrusting

Out in the garage around 11. I warmed up with a 3:00 row (750m).

Engine Builder – Anaerobic

10 Rounds

  • 20s Row
  • 1:40 Rest

Didn’t even break a sweat and got 31 meters more than last month with 116-116-118-119-119-119-119-119-119-119 meters. I don’t remember it being this “easy” the other times I’ve done it.

2019-05-24-row

Went to the 4pm class.

Accessory

  • 3×15 RH (90#)

Warm-up

  • 500m Row
  • 2x Tabata
    • Air Squats
    • Front Rack Stretch w/ PVC
    • Kip Swings
    • PVC Passes
  • 5 Thrusters (45#)

Gymnastics & Strength

  • E2M – 3 Rounds10 Pull-ups
    • 3 Thrusters (95-115-135#)
  • E2M – 3 Rounds8 C2B Pull-ups
    • 2 Thrusters (155-175-185#)
  • E2M – 3 Rounds3 Bar Muscle-ups
    • 1 Thruster (195-205-215#)

This was fun! No extra rest between the extra transitions other than what’s left in your two minute window. I was able to do all of the gymnastics movements unbroken and felt really good, especially not having done a bar muscle-up since the open. Thrusters were a little heavy since I haven’t squatted anything like that in a long time. I put the belt on for 175+ I think.

Conditioning

E2M except not at 0:00 – 7 Wall Balls (20#, 10′)

  • 100 DB Snatches (40#)
  • 50 DB Hang Power Cleans (50# DBs)

It was programmed as wall balls EMOM but we didn’t do that because I guess it was too much for the morning folks with a 16:00 time cap, so they made the change for us and put a 12:00 cap on it. I scaled back the snatches from 50# and actually wore my belt through this entire workout too. I did 20-20 snatches before the break, then 20-10, 20-10, and just rested extra by my wall ball every time it came around. The cleans were a bitch! I did 10-10, 10-10, and 10. Finished at 10:38.

This week was a lot of lifting for me and it seems my back survived.

CrossFit St. George

Ended up not getting up for the gym yesterday morning as planned because I hadn’t slept very well. But it was so bright in my room that I should have gotten up and went because I didn’t sleep any extra. Got up this morning and dropped in for open gym at CrossFit St. George.

BTW, this protein shake may have been the best one I’ve ever bought from a store.

Engine Builder – Anaerobic

10 Rounds

  • 20s Row
  • 1:40 Rest

Warmed up with a three minute row for 750 meters. My pace for the intervals was around 1:26-1:27/500m and I ended up getting 13 total meters more than a month ago. My meters were 114-115-116-115-115-115-115-115-116-116m.

Accessory

4 Sets

  • 15 Reverse Hypers (70#)
  • 8 Strict C2B Pull-ups
  • 30 Bear Hug Squats (20#)

Nice they had the RH, so I took advantage of it.

Midline

4 Rounds

  • 30 Hollow Rocks
  • 10/10 Side V-ups

The hollow rocks got hard. Went 30, 15-15, and then 3×10 the last two sets. Finished in 4:58.

Farmer’s Stand?

Still got that minor thing in my back. Out in the garage before lunch.

Engine Builder – Speed

2 Rounds

  • 9:00 Airdyne
  • 3:00 Rest

Was probably around 79-81 RPM. Did 3.6 miles both rounds and 302-304 calories.

Went to the 4pm class.

Warm-up

  • 15 cal Row
  • 15 Hand Release Push-ups
  • 15 cal Row
  • 12 PVC Passes
  • 15 cal Row
  • 10 Strict Pull-ups

Strength

5×5 Strict Pull-ups

These were actually after some of the early sets of benching.

Bench Press

  • 5×45#
  • 5×95
  • 5×135
  • 5×165
  • 5×195
  • 5×215
  • 5×230
  • 5×240

Almost didn’t make that last rep! Just 5 pounds under my best for a set of 5.

Conditioning

Partner Chipper

  • 100 cal Row
  • 50 Strict Handstand Push-ups
  • 100 Chest to Bar Pull-ups
  • 50 Strict Handstand Push-ups
  • 100 cal Row

This looked rough on paper! Partnered with Weston. We split the row in sets of 25 then HSPU and C2B in sets of 5s. I was able to do all of my HSPU strict and unbroken! The second time through them actually felt better. After 2-3 sets of C2B I switched from butterfly to a regular kip, which I always forget about when there is a lot of volume; lets me keep going much longer. Never had to come off the bar. The workout didn’t end up being as hard as I expected. I rowed around 1,600-1,700 cal/hr my first two times and then more like 1,500-1,600 at the end. We finished in 21:23.

Accessory

4 Sets

  • 10/10 Single Leg KB Deadlift (62#)
  • 40/40s Single Leg Stand (62#)

The single leg deadlifts didn’t feel the greatest on my back. First time trying the stands with a weight and it really wasn’t bad at all. Would you call it a Farmer’s Stand? LOL

Near Perfection

On Monday I golfed 18 in a cart. Was feeling sick during the NCAA Championship game, started puking in overtime, and was up all night. Tuesday morning I was able to stomach food, but had a bad headache and was exhausted all day. Took several naps and slept 10.5 hours that night. Still felt out of it and tired yesterday. Feeling good and back to work this morning.

Quick trip out to the garage in the late morning.

Warm-up

3:00 Row (750m)

Paced the minutes at 2:05-2:00-1:55.

Engine Builder – Anaerobic

8 Rounds

  • 30s Row
  • 2:30 Rest

I got 17-17-18-18-18-19-19-19 calories and 173-170-177-177-177-178-178-178 meters. Five calories and 23 meters more than a month ago. Can really feel things loosen up and get the feel for the speed after a couple of intervals. Maybe I should warm up more. Not sure what happened in that second one though, where the distance dropped; I felt like I got up to speed quickly and averaged a better pace than the first.

Today’s workout at the gym was rowing intervals with air squats, so I stayed home to save travel time and get more done at work after two sick days. Allowed me to get in a little gymnastics strength and catch up on another EB workout in the garage.

Warm-up

3:00 Ski Erg (665m)

Paced the minutes at 2:20-2:15-2:10.

Gymnastics Strength

  • 3:00 EMOM
  • 1:00 Rest
  • 3:00 EMOM
  • 1:00 Rest
  • 2:00 EMOM

Each working minute I did:

  • 5 Strict C2B Pull-ups
  • 10 Hand Release Push-ups

Been getting in a lot of strict pull-ups over the last month or so, but this got aggressive real quick!! I was planning on a straight 10 minute EMOM but there wasn’t enough rest. Saying they were all strict pull-ups would be generous because I definitely got some legs in there when I started to struggle. Wearing heavy sweat pants and a heavy hoody may have made a big difference here. Having to jump up to the bar in my garage is a big deal too.

Engine Builder – Max Aerobic Power

15 Rounds

  • 1:00 Row
  • 1:00 Rest

Settled on a goal pace of 1:39/500m, which felt great and at the same time was a good challenge. I got exactly 25 calories every time and 303 meters every round except the 12th, when I got 304. Can’t ask for better consistency. Really good sweat after no workouts since Sunday.
