Playground as a Box

Drive over to Hinks School a little before 8am to beat the heat.

For a warmup I did a 400m run, band pass-thrus, Band pull aparts, and band walks with a red band.

Then I was going to do a bunch of muscle-ups and try stringing 2 together. But on my first try at a double a had an awkward fall out forward and got scared to commit after that. Only managed to do 3 total MU. Just not my day for them.

  • Bear crawl 100 feet
  • Standing broad-jump, 100 feet.
    Do three Burpees after every five broad-jumps.

Did this in a field next to the school and measured out 100 feet with a tape measure. Was starting to heat up so hurried to get it over with. Finished in 9:23, besting the 10:16 from a year ago. Big difference being able to go 100 feet straight Instead of looping back and forth on 25 feet. I only had to do 6 burpees each round.

This was the first WOD where I felt normal since the Tough Mudder.

Around 3pm I jumped on the Air Dyne for some intervals. Warmed up with 5:00 easy first. This is another form of MAP.

  • 30s @ 50%

At high intensity I was going 90+ rpm and 45-50 at low intensity. Racked up 286 calories and 3.5 miles.

After golfing 9 holes with Dad (we ride due to heat), I went out for a sled drag after 8pm. Only loaded 125# because the 10# bumpers were on the bar and I didn’t feel like messing with it. Went 0.58 miles in 17:03 with only a short water break at the turnaround point. Was much easier than a couple days ago.

WOD in the Park

Survival Fitness was hosting a USAW cert this weekend so I volunteered to run some out-of-the-box WODs. Saturday was an a local park with some stuff a grabbed from the gym.

Warm-up

Jog around a football field, so probably about 300-400m.

WOD

We teamed up in 3s.
20:00

  • 30m/30m Bear crawl then lunge back (Pace setter)
  • Sandbag Get-ups
  • KB Figure 8s

The combination of bear crawls and lunges was as brutal as I expected.

Finisher

Kept the same teams and did a relay.

  • Each person did a sandbag run, sprint back, KB run, sprint back, going one-at-a-time
  • All sprint over to the sandbag and KB
  • Standing back-to-back-to-back, pass sandbag around the circle 25 times in each direction.
  • All sprint back to the start
  • Each person did a sandbag run, sprint back, KB run, sprint back, going one-at-a-time

Friday Morning Partners

My quads are still sore from Monday! Better each day though. Went to the 9am class, which had 18 people so Matt had to switch it up to a partner workout.

I paired up with Casey A. The Rx for men was 135# on this. At first we were going to try 115#, but as we were loading the bar had second thoughts. Good thing we switched to 95# because that was plenty hard enough. We got through one full round and then up to 31 wall balls in round 2.

800 Meter Sandwich

Feeling pretty good this morning. My legs are fine and I wasn’t tired getting up at 5:20am. Went in to CrossFit Pacific Beach again for the 6am class.

We also did a little more stretching. I liked doing a bottom squat hold while putting all of the weight over one heel to stretch out that ankle and calf.

As you probably know, I love box jumps. I’m not used to doing that many American KBS, but I tried to keep to big sets and never did less than 10 in a row. Box jumps were nearly all unbroken. The last 800m sucked ass. I finished with a good time of 16:40.

Then it was back to the hotel to lead the last day of the Automattic Bootcamp at 7:30am.

A Quad Burning Warm-up

I woke up feeling fantastic and couldn’t wait to get in for a WOD.

Throughout the entire WOD I had to break the ring dips up into multiple sets because I fatigue out so fast. Most rounds were broken into 3 sets of ring dips. I got through the first 21 ring dips and 4 or 5 into the next round before I had to start using a small purple band for assistance. Burpees weren’t exactly fast, but I stuck with them and completed each round unbroken. My time was 18:52.

It’s been nearly 2 months since I did back squats and set a 1RM at 240#, so I wasn’t sure what to expect. I started off light with 135# as a warm-up set, then went 175# and 215#. That third set wasn’t the easiest so I only went to 225# for the 4th. I figured I could get 1 or 2 reps at 235# but I managed to get all 3, which is a big improvement. You can build strength without doing strength specific lifting.

Here’s a big tip for you all that I always forget about, but remembered before my last set. When you’re getting ready to descend in your squat, take a deep breath. Hold that until you’re on the way back up and then exhale as you drive up. This really helps keep your core steady and makes sure you can breathe during the hard part of the lift. There is no doubt in my mind I wouldn’t have gotten all 3 reps if I didn’t do this.

Sweat Me a River

The humidity is picking up and so is the temperature. Just over 80 degrees tonight during class. I need to make the switch to mornings, but there are some good athletes that go to the 4:15pm or 5:30pm classes, which makes you push harder.

Yes, that’s a run to start and end each round, so you end up running a couple of 400s unless you take a break between rounds. I used a 55# KB for the swings (American) and a 71# KB for the SDLHPs. Doing that many ring rows was the biggest trouble for me. I had to split them up into sets of 5 for the most part and even some smaller sets. My hands are hurting from earlier in the week and I still have a good blister from the 350 Russian KBS the other day. I finished in 29:37.

Strength

Work up to a 1RM Clean and Jerk, doing 1 rep each minute. My sets were 135#, 155# 165#, 175#, 180#, and 185#. I did a full clean on the last two reps and on my last jerk my split was so small I’m not even sure you could call it a split. I had to muscle it up because I didn’t get under the bar. That’s a 5# PR on the clean, 15# PR on the jerk, and 20# PR on the combination. Not a bad day at the gym!
